At some point during the weight loss journey, many people hit a weight loss plateau, a stretch when the numbers stop dropping on the scale and may even creep upward. It can be discouraging when a plan that was working suddenly stops producing weight loss results. Keep reading to learn why plateaus happen and how to move past them.

How to move past weight loss plateaus: 12 strategies

Moving past a weight loss plateau can be challenging. Here are some strategies to help you reach your weight loss goals:

1. Practice food journaling

A food journal helps bring awareness to how much you are eating and your food intake. It can be easy for things such as condiments or inaccurate portion sizes to add up without realizing, which can interfere with weight loss.

People tend to underestimate the amount of food they eat. A systematic review found that when researchers compared self-reported diets with objective measures of calorie intake, most adults under-reported how many calories they consumed. 

This tendency to underestimate can be easy to overlook once a routine feels familiar, which is part of why revisiting a food journal periodically may help catch small habits that add up.

Tracking what you eat and drink helps you stick to your goals and spot potential barriers to continued progress.

2. Balance calorie intake

Balancing your calorie intake so you’re not eating too much or too little can help break a weight loss plateau. 

Creating a calorie deficit of 500–750 calories per day is commonly cited in weight-management guidelines, although individual needs and rates of weight loss vary. As you lose weight, your body requires fewer calories, so it may be worth reassessing whether you are still in a calorie deficit.

Some people find it easier to stick with their weight-loss plan if they take planned breaks from eating fewer calories and temporarily eat enough to maintain their weight. However, there’s no good evidence that these breaks can reliably get weight loss moving again after a plateau.This kind of periodic variation may make a calorie deficit easier to sustain psychologically over the long term.

3. Increase your activity level 

Strength training, aerobic exercise, and simply moving more throughout the day can all help break a weight loss plateau. Resistance training, including weightlifting, can help preserve or build lean muscle during weight loss, which may support your metabolism.

One 2025 review found that adding resistance training to a low-calorie eating plan helped preserve lean muscle and led to greater fat loss than dieting alone.

Experts also recommend that adults get 150–300 minutes of moderate aerobic activity each week, such as brisk walking, plus muscle-strengthening exercises at least two days a week.

If you are already exercising regularly, increasing the duration, frequency, or intensity of your workouts may help you move past a plateau.

You can also increase your non-exercise activity thermogenesis (NEAT), or the calories you burn through everyday movement, by taking more steps, using the stairs, or standing more throughout the day. One study found that standing for six hours a day could lead to about six pounds of additional weight loss over a year, but it isn't clear whether that small difference translates into meaningful long-term weight loss.

4. Increase your protein intake

Protein helps maintain healthy muscle and provides fuel for rebuilding tissue after workouts. It may also help preserve lean muscle during weight loss and promote fullness, making it easier to maintain a calorie deficit.  

A 2015 review of research suggests eating between 0.5–0.75 grams of protein per day for each pound of your total body weight to help maintain and build muscle. That works out to about 75–113 grams of protein daily for someone who weighs 150 pounds.

Aim to include a lean protein source, such as chicken, fish, tofu, beans, or nuts, with each meal to meet your body’s needs. 

5. Cut back on carbohydrates

Carbohydrates are your body’s primary source of fuel, but some people find that eating fewer carbs makes it easier to stick to a calorie deficit.

Research suggests that cutting carbohydrate intake may help you maintain a calorie deficit by reducing appetite and making it easier to eat fewer calories. Since weight loss plateaus often happen as your calorie deficit shrinks over time, this may help restart your progress.

Rather than cutting carbs altogether, focus on limiting refined carbs, including sugary drinks, desserts, white bread, and chips, while choosing nutrient-dense sources such as fruits, vegetables, legumes, and whole grains.

Ketogenic diets — a very low-carbohydrate approach — are another eating pattern some people use for weight loss, but they haven't been shown to reliably break a plateau. Growing interest in this approach stems partly from its potential appetite-suppressing effects, though how it compares with other eating patterns over the long term is still being studied. If you're considering a more structured low-carbohydrate approach like the keto diet, it's worth discussing with a healthcare provider first.

6. Eat more fiber

Research suggests that increasing your fiber intake may reduce hunger and help you feel full for longer. If your weight loss has stalled, more fiber may help get your progress back on track.

Aim for at least 25–30 grams of fiber each day from vegetables, fruits, legumes, and whole grains. One easy way to increase your fiber intake is to fill half your plate with vegetables at lunch and dinner, or include a serving of vegetables with every meal. Replacing refined grains with whole grains can also help you reach your daily fiber goal.

7. Try intermittent fasting

Intermittent fasting involves eating within scheduled time windows and fasting the rest of the time. For example, with a 16:8 schedule, you might finish eating by 8 p.m., skip breakfast, and eat your first meal around noon the next day.

Research suggests that intermittent fasting can support weight loss and appears to be about as effective as classic calorie restriction. For some people, limiting their eating window may make it easier to reduce calorie intake and maintain the deficit needed for continued weight loss. This may be partly because a defined eating window naturally limits opportunities for mindless snacking.

8. Limit alcohol consumption

Alcohol and mixers can add as many as 500 or more extra calories to your day. If you have more than one drink, those calories can add up and make it harder to maintain a calorie deficit.

On top of that, alcohol can loosen self-control, which may lead to mindlessly grabbing snack foods or overeating — working against your calorie deficit.

9. Manage stress

Chronic stress can make it harder to lose weight by increasing cravings for high-calorie and high-fat foods, disrupting sleep, or making it harder to stay active. Research also suggests stress may influence hormones involved in appetite and energy balance — cortisol, one of the body's main stress hormones, may influence appetite and has been linked with changes in body-fat distribution, although the relationship between stress and weight is complex.

In one small randomized trial, adults with obesity who participated in an eight-week stress management program lost more weight than those who received standard lifestyle advice alone. Practices like deep breathing, meditation, yoga, or mindfulness may help reduce stress.

10. Get more sleep 

Not getting enough sleep can make it harder to lose weight — it increases hunger, triggers cravings for high-calorie foods, and makes it more difficult to stick with healthy habits.

Research also suggests that sleep deprivation can interfere with fat loss during calorie restriction, potentially making it harder to maintain overall weight loss. If lack of sleep is making it harder to maintain a calorie deficit, improving your sleep habits may help you start losing weight again.

11. Drink more water

Weight loss advice tends to focus on what you eat, but paying attention to what you drink can be just as important. Sugary beverages like soda, sweetened coffee drinks, juice, and alcohol can add hundreds of calories to your day without making you feel as full as solid food.

Research suggests that drinking water before meals may help reduce calorie intake, making it easier to maintain a deficit. Replacing sugary drinks with water, unsweetened tea, or black coffee can also help cut excess calories while keeping you hydrated.

12. Recognize progress beyond weight loss

It can be easy to feel discouraged when your weight loss suddenly stops. But improvements in your energy, strength, or consistency with healthy habits can all be signs that you are moving in the right direction, even if the number on the scale has not budged.

Plateaus can also take a psychological toll.A plateau can be frustrating and may make it harder to stay motivated, even when you're making progress in ways the scale doesn't capture. Reframing success around habits, energy, and health markers, rather than the number on the scale alone, may make it easier to stay consistent through a plateau instead of giving up on it entirely.

For example, consider celebrating milestones such as:

  • Lifting heavier weights than you could a few months ago

  • Completing your first marathon

  • Hiking a trail that once felt too challenging

  • Learning a new sport or trying a new fitness class

  • Sleeping better at night

Why do weight loss plateaus happen?

Weight loss often slows partly because your body burns fewer calories as you lose weight. Your body uses energy at rest, to digest food, and during physical activity. Together, these contribute to how many calories you burn each day. To lose weight, you need to burn more calories than you consume — so a slower metabolism makes that harder to do.

That is why simply continuing what worked at the start of your weight loss journey may no longer be enough. As your body adapts, you may need to reassess your calorie intake or activity level to keep progress going.

One explanation for plateaus is set-point theory. It proposes that the body has a weight set-point range that it tries to maintain. As you lose weight, physiological changes may increase appetite and reduce energy expenditure, making continued weight loss more difficult.

However, not all researchers agree with set-point theory. An alternative explanation, sometimes called settling point theory, suggests that a plateau reflects the body's ongoing adjustment to a lower calorie intake and activity level, rather than an active biological effort to defend one specific weight. 

Under this view, body weight reflects an ongoing balance among eating patterns, activity, the environment, and biological responses rather than one fixed internal target. That distinction matters in practice because it suggests that sustained changes to eating habits and activity level can gradually shift the body toward a new, stable weight over time, rather than working against a fixed internal target indefinitely.

Here are some of the ways your metabolism and eating habits could be contributing to a plateau:

Too few calories

Very restrictive diets can cause your body to burn fewer calories, make you feel hungrier, and make it harder to stick with a weight-loss plan over time.

Severely restricting calories can reduce fat-free mass, which lowers the number of calories your body burns at rest. Calorie restriction can also trigger adaptive thermogenesis, a process in which your body burns even fewer calories at rest than would be expected after weight loss.

Problems with portion control

Losing weight can also cause changes in your body that make you feel hungrier. One analysis estimated that for every 2.2 pounds (1 kilogram) of weight lost, increased hunger may lead people to eat about 100 extra calories a day, although this varies from person to person.

As you lose weight, you may feel stronger hunger cues as your body tries to stabilize your weight, which can make it more challenging to stick to appropriate portion sizes. Eating foods that help you stay full without adding too many extra calories can help offset this.

Loss of muscle mass 

As you shed pounds, you are not only losing body fat — during weight loss, you also lose muscle and other lean tissue. Muscle requires more calories to maintain than fat tissue, so having more of it helps support your metabolism.

Losing weight very quickly can lead to more muscle loss, especially if you’re not getting enough protein or doing strength training.Not enough activity throughout the day 

If you are sitting throughout most of the day, you may be burning fewer calories than you realize. Workouts matter, but spending the rest of the day at a desk could mean you are not getting enough movement overall.

Not enough protein 

Protein plays a role in weight loss beyond preserving muscle. Compared with carbohydrates or fat, protein has a higher thermic effect, meaning your body uses more energy just to digest and process it. It also supports feelings of fullness, which can make it easier to stick to a calorie deficit.

Falling short on protein can work against a weight loss plan in a couple of ways. It makes it harder to preserve muscle mass, which can lower your resting metabolism, and it may leave you feeling hungrier, making a calorie deficit harder to maintain. So, eating enough protein helps support both muscle retention and appetite control.

Hormone changes and medications

Certain medical conditions and hormonal changes may cause challenges with weight loss. For example, thyroid conditions and polycystic ovary syndrome (PCOS) impact hormones and can cause weight gain. 

A plateau can happen no matter which approach you're using to lose weight, including for those taking prescription weight loss medications such as Wegovy (semaglutide) or Zepbound (tirzepatide).
